Dietary fiber refers to parts of plant foods made up of complex carbohydrate chains or plant fibers. The name sounds like dead weight, but that's misleading: because the human gut doesn't have the right enzymes, fiber passes through the digestive tract largely undigested – and that's exactly what makes it so valuable. Along the way, it gets things moving, binds water, and feeds the bacteria in your gut.

Soluble fiber
Soluble fiber like pectin or beta-glucan swells up in water and forms a gel-like substance. You'll find it in apples, oats, and legumes, among others. In the colon, it's fermented by bacteria – meaning they break it down and metabolize it, similar to how fermentation works elsewhere. In the process, it feeds those bacteria and supports a healthy microbiome. Studies also suggest that regularly eating soluble fiber is linked to more favorable cholesterol levels and steadier blood sugar after meals.
Insoluble fiber
Insoluble fiber like cellulose or lignin stays largely unchanged as it moves through the gut. It binds water, adds bulk, and mechanically stimulates gut movement (peristalsis). It's found mainly in whole grains, wheat bran, and the skins and firm fibers of vegetables like carrots or broccoli. Eating insoluble fiber regularly helps keep digestion running smoothly.
In practice, the two types almost always show up together: an apple with its skin on delivers both soluble pectin and insoluble fiber in its flesh.
How much fiber do you need a day?
The DGE recommends adults get at least 30 grams of fiber a day. That's roughly six slices of whole-grain bread, a generous portion of vegetables, and a handful of nuts, spread across the day. One thing to keep in mind: if you increase your fiber intake, make sure you're staying well hydrated too. Fiber binds water in the gut – without enough fluid, it can backfire and lead to constipation, bloating, or hard stools instead of easing digestion.
Which foods are high in fiber?
Dietary fiber comes exclusively from plant foods – animal products like meat, fish, eggs, or dairy contain virtually none. Particularly fiber-rich foods include:
- Flaxseed and psyllium husk: among the most concentrated fiber sources out there.
- Legumes like lentils, kidney beans, or chickpeas: a substantial plant-based fiber source, especially compared to animal foods.
- Whole grains like whole-grain bread, oats, or whole-wheat pasta: deliver far more fiber than their refined, white-flour counterparts.
- Nuts and seeds like almonds or chia seeds: small portions, but fiber-dense.
- Vegetables like broccoli, carrots, or artichokes: also bring plenty of vitamins and minerals along with the fiber.
- Fruit like apples, pears, or berries: fiber here sits mostly in the skin and core.
A simple rule of thumb: the less processed a plant food is, the more of its original fiber tends to survive – refined flour, polished rice, and fruit juice have lost most of their natural fiber along the way.
Historical background
For a long time, fiber was written off as useless "roughage" with no nutritional value – hence the name. That changed between 1966 and 1972, when surgeon Denis Burkitt, working alongside physician Hugh Trowell, developed a radical theory based on observations in Africa: that certain lifestyle-related diseases were far less common in regions with a traditional, unprocessed, fiber-rich diet than in Western industrialized countries. Their "fiber hypothesis" became the starting point of modern fiber research and, for the first time, put whole, plant-based food at the center of scientific attention.
Since then, fiber's reputation has completely turned around: what was once dismissed as waste is now one of the most extensively studied components of our diet. Today we also know that fiber doesn't come exclusively from plants – certain fungi and animal-derived polysaccharides count too, though they play a minor role in human nutrition.
